Calisthenics Skill Map
Four skills, four progressions: handstand, dips, pistol squat, L-sit
Handstand path
- 1. Wall plank hold: feet on the wall, hands on the floor, 3 x 20-30 s
- 2. Wall walk: walk your feet up the wall, pause 10-15 s at the top, 3 times
- 3. Chest-to-wall hold: belly to the wall, 3 x 20-30 s, then build toward 60 s
- Practice at the wall; try freestanding only with clear space and a skilled spotter.
- Wrist prep: 1 minute of wrist circles and gentle rocking on all fours
Dip path
- For beginners, use incline close-grip push-ups; bench dips may stress the shoulder.
- Slow negatives on parallel bars: jump up, lower for 3-5 s, 3 x 3-5
- Band-assisted dips: 3 x 5-8 with a band under your knees
- Full parallel-bar dips: once you hit 3 x 8 assisted, try 1-3 unassisted reps
Pistol squat path
- 1. Box squats: sit to a low box, 3 x 8-10, and lower the box over time
- 2. Assisted pistol: hold a pole or doorframe, 3 x 5 each side
- 3. Counterbalance pistol: hold a light weight out front, 3 x 3-5 each side
- 4. Full pistol: 1-3 reps. Keep your pelvis level and weight through your whole foot (ACE)
L-sit path and your week
- Floor tuck hold: hands by your hips, knees tucked, lift your seat, 5 x 5-10 s
- One-leg hold: one leg straight, one tucked, 5 x 5 s each. Then the full L-sit
- Your week: 3 days x 15 minutes. Mon handstand and dips, Wed pistol and L-sit, Fri all four
- Test every 2 weeks. In one study, progressive push-ups improved upper-body strength.
- Keep your head neutral: neck flexion hurt handstand balance in studies (MacDonald 2025)
Good to know
- Move up only when every set looks clean. Warm up your wrists and shoulders, and stop on sharp pain.
