RECOVER

Recovery Day Blueprint

What to do on rest days so you feel ready for your next session

Rest day or recovery day?

  • Each morning check 3 things: sleep, soreness, mood. Each one that's 'off' scores a point
  • Green (0 off): train as planned. Yellow (1 off): shorten the session or keep it easy
  • Red (2-3 off): full rest or a 20-minute walk. Sharp or joint pain: skip the session
  • Why: in athletes, how you feel tracked training load better than lab markers (Saw 2016)

The recovery-day menu

  • 20 minutes of easy walking, at a pace where you can chat comfortably
  • 10-minute mobility flow: hips, back and shoulders, slow and pain-free
  • Foam-roll map (optional): quads, glutes, calves, upper back, 30-60 s each, skip lower back
  • Foam rolling only slightly eases soreness in research, so keep it short (Wiewelhove 2019)
  • Drink water, eat a protein-rich meal, and tick each box: walk, mobility, roll, meal, water

Fuel and sleep

  • Post-training plate: a palm of protein, a fist of rice, potato or fruit, plus colorful veg
  • Protein: 0.25-0.3 g per kg of body weight, roughly 15-25 g, in the first hours (ACSM)
  • Sleep 1: 7 or more hours and the same wake-up time every day (CDC)
  • Sleep 2: screens off 30 minutes before bed, bedroom quiet and cool (CDC)
  • Sleep 3: keep caffeine out of the afternoon and evening (CDC)

Lay out your week

  • 3 training days: Mon, Wed, Fri. Tue and Thu are recovery days, weekend is free
  • 4 training days: Mon, Tue, Thu, Fri. Wed is recovery, one weekend day fully off
  • 5 training days: keep 2 full rest days and make at least one training day easy
  • Lighter week every 4-6 weeks: same lifts, fewer sets. Coaches call it a deload

Good to know

  • Pain that's sharp, in a joint or doesn't settle needs a professional. Don't train through it.
